EAA vs BCAA: what matters after 50

BCAAs are three of the nine essential amino acids. Almost everything worth knowing about these two products follows from that one sentence.

There are nine essential amino acids. Your body cannot make any of them, so all nine have to come from what you eat. The branched-chain amino acids, sold as BCAAs, are three of those nine. An EAA supplement supplies the complete set. A BCAA supplement supplies a third of it.

For most people over 50, that is the whole comparison. If you are choosing between the two categories, the complete set is the more defensible choice, and food that already contains all nine is more defensible still.

The nine, and why the body cannot make them

Amino acids are the components proteins are assembled from. Your body can manufacture most of them from other materials. Nine it cannot, because it lacks the enzymes for the job, and those nine are called essential for exactly that reason. Essential here is a technical term about origin, not a ranking of importance.

The nine are histidine, isoleucine, leucine, lysine, methionine, phenylalanine, threonine, tryptophan and valine.

Every protein your body builds, including the proteins in muscle, is assembled from a specific sequence. If the sequence calls for lysine and there is no lysine available, assembly stops at that point. It does not substitute, and it does not carry on without it.

BCAAs are three of the nine

Leucine, isoleucine and valine share a branched molecular shape, which is where the name comes from. They are essential amino acids, and they are metabolised somewhat differently from the others, which is part of why they attracted attention as a standalone product.

Every BCAA is an essential amino acid. Most essential amino acids are not BCAAs. A BCAA supplement gives you three of the nine and none of the other six.

Why an incomplete set limits what gets built

Protein synthesis is limited by whichever required amino acid runs out first. Supplying more of the three you already have does not help if the constraint is one of the other six.

This is why an incomplete set is a weaker proposition than a complete one, and it is a point of ordinary biochemistry rather than a contested claim. Where the argument actually gets interesting is what the body does next.

When BCAAs are taken on their own, the other six essential amino acids have to come from somewhere if any assembly is going to happen. In the short term the most available source is the body's own protein, which is continually being broken down and rebuilt. So the supplement supplies part of the requirement and the body finds the rest internally. Whether that nets out as a gain is precisely the question the evidence disagrees about.

Leucine: a trigger, not a material

Leucine has a second job. Beyond being a building block, it acts as a signal. A meaningful dose of leucine tells the cellular machinery that raw material has arrived and that it is worth starting to build. This signalling role is well established and it is the reason leucine appears so prominently in supplement marketing.

Leucine is the signal to start building. It is not the thing that gets built.

The distinction matters because a trigger with nothing behind it does not produce much. Pulling the starter on a machine with an empty hopper gets you noise. Leucine can raise the rate at which the body attempts to build muscle protein, but the amount actually built is limited by the availability of all nine essentials, not by the strength of the signal.

This is the strongest single argument for the complete set over the three. It is also the strongest argument for a proper meal over either.

What the evidence supports, and where it is contested

Some of this is settled and some of it is not, so it is worth separating.

Reasonably settled. All nine essential amino acids must be present for muscle protein to be assembled. Leucine has a signalling role in initiating that process. Complete proteins, including whey, dairy, eggs, meat and fish, supply all nine. Free-form amino acids are absorbed faster than the same amino acids bound up in food.

Genuinely contested. Whether a BCAA supplement taken on its own produces a meaningful increase in muscle protein synthesis in humans. One influential review argues that it cannot, on the grounds that the other six essentials are limiting and must be drawn from the breakdown of existing body protein.1 Other controlled work has reported a measurable rise in muscle protein synthesis after BCAA ingestion, though smaller than the rise seen with a complete protein. The honest summary is that the direction of the effect is disputed and the size of it, if there is one, is small compared with eating a complete protein.

Where the marketing disagreement comes from. There is a separate argument, circulated widely in supplement advertising rather than in the nutrition literature, which ranks free amino acid formulas far above whey, eggs and meat on a measure of how much of each is said to be usable by the body. You will see it presented as a utilisation chart. We are not going to reproduce it, for two reasons. It is not how protein quality is assessed by the bodies that assess protein quality, which use digestibility-corrected scoring methods recognised by the FAO. And the figures trace back to a small body of work on nitrogen utilisation that has not been taken up in mainstream nutrition science.

Sales pages in this category also tend to make strong claims about what the body supposedly does with whey protein. We have not found support for the stronger versions of those claims, and we will not repeat them here even to argue with them, because repeating a claim is how it travels. If you meet one, check it against a source that is not selling you an alternative to whey, and treat the rest of that page as needing the same level of checking.

Who each one genuinely suits

An EAA supplement makes sense if

Your appetite has fallen away and meal-sized protein drinks are unappealing. You are on a restricted diet, by choice or by medical direction, that makes complete protein hard to reach. Chewing or swallowing is difficult. Or one particular meal in your day is reliably short on protein and adding food to it has not worked.

The argument for EAAs is convenience and low bulk, and that is a real argument for some people. It is not an argument that they contribute something food cannot. For a specific example, you can see the screened EAA product on the seller's website.

A BCAA supplement makes sense if

Honestly, in very few situations we can construct for a reader of this publication. If you already have a tub, finishing it will not do you any harm. We would not buy another.

A complete protein makes sense if

You are short of protein and food alone is not closing the gap. This covers most people who are considering any of these products, which is why the protein article is the one we would rather you read first.

What neither of these does

Neither an EAA nor a BCAA supplement builds muscle by itself. Muscle is built by loading it and then supplying the material to repair it. Remove either half and the other half does very little.

Neither one is a treatment for age-related muscle loss. Both may support the nutritional side of maintaining muscle when protein intake is genuinely short. That is a narrower claim than the category is usually sold on, and it is the only one we are willing to make.

Neither compensates for not training. Resistance training is the part of this with the strongest evidence behind it, and it is also the part that supplement marketing has the least commercial reason to mention.

And neither will do anything noticeable if your protein intake is already adequate and spread across your day. In that situation you are topping up something that was not low.

How to decide whether you need either

In this order, and stop at the first honest answer.

  1. Work out what you are actually eating. Not what you think you eat. A week of rough counting settles it and costs nothing.
  2. If you are short, add food first. Eggs, dairy, fish, meat, pulses with grains. Cheaper, better evidenced, and it comes with everything else food contains.
  3. If food is not working, ask why. Appetite, cost, cooking, chewing, or one specific meal. The reason determines the fix, and for several of those reasons the fix is not a supplement.
  4. If a supplement is the right answer, choose the complete set. Between an EAA formula and a BCAA formula, the complete set is the more defensible purchase. Between an EAA formula and a complete protein, choose on appetite and cost.
  5. Then screen the specific product, not the category. Here is the standard we use, including the four checks that take twenty minutes and rule out most of what is on the market.

Common questions

Are BCAAs worth taking after 50?

For most people over 50 already eating enough complete protein, a BCAA supplement adds three amino acids you were probably not short of. It is the weakest of the three options on this page, because it supplies part of the set rather than all of it.

Is an EAA supplement better than whey protein?

Both supply all nine. Whey also brings calories, some other nutrients and considerable bulk, which is an advantage or a drawback depending on your appetite. EAA powders are lighter and easier to take when you do not want a meal-sized drink. Neither is inherently superior for someone with a normal appetite and no difficulty eating.

Do I need an amino acid supplement if I already eat enough protein?

Probably not. These products are a way of getting essential amino acids when food is not doing it. If food is doing it, they are an expensive way to arrive at the same place.

What is the difference between essential amino acids and BCAAs?

Nine essential amino acids, which the body cannot make. The BCAAs are three of them. Every BCAA is essential, but most essentials are not BCAAs.
